How to increase grip strength

A stronger grip doesn't come from squeezing a gripper at random. Identify what is failing, train that quality, progress one variable at a time, and measure the same way each time.

For broad grip strength, train all three practical qualities: crush with gripper closes, pinch with plate or block holds, and support with hangs or loaded carries. Start with 2 short sessions per week, use 2–3 hard but controlled sets per exercise, and progress gradually. For a specific sport or weak point, give the matching quality more of the work.

Which type of grip strength do you need?

“Grip strength” is a useful umbrella term, but training becomes clearer when you divide it into three jobs. Crush, pinch, and support are practical training labels rather than medical diagnoses. They describe how your hand applies force.

The first programming question is simple: where does your grip actually fail?

  • If a gripper won't close, train crush.
  • If an object slips between your thumb and fingers, train pinch.
  • If your hands open during a deadlift, carry, pull-up, or hang, train support.

How do you train crush grip?

Choose a gripper or other resistance you can close through a controlled range. A useful starting range is 3 sets of 6–10 repetitions per hand, stopping when another clean repetition would be doubtful. Don't turn every set into a maximal attempt.

  1. Warm up with an easy resistance for 1–2 sets.
  2. Perform your working sets with the same setup and range on both hands.
  3. Rest until you can repeat another controlled set with the same range and technique.
  4. When every working set reaches the top of the range cleanly, move to a slightly harder gripper or add a small amount of resistance.

How do you train pinch grip?

Pinch training gives the thumb a clear job. Start with a plate pair, pinch block, or another purpose-built object that you can hold securely for 15–30 seconds without it rolling or breaking.

  1. Keep the thumb on one side and the fingers on the other.
  2. Lift the object only as high as needed to clear the floor.
  3. Keep the wrist close to neutral instead of letting it fold under the load.
  4. Set the object down before your grip opens unexpectedly.

Do 3 timed holds per hand. Once you can complete all 3 at the top of the time range, add a small amount of load or use a slightly wider surface. Change one variable—not load, width, and time together—so you know what improved.

Pinch work is easy to overestimate because tiny setup changes matter. Record the plate combination or block width as well as the load and time.

How do you train support grip?

Support grip is the ability to keep holding when gravity is trying to open your hand. Dead hangs, farmer's carries, and double-overhand bar holds all train it, but they are not identical.

  • Farmer's carries combine grip with walking and trunk control. Use handles you can hold securely, keep the path clear, and stop before the load becomes unstable.
  • Double-overhand bar holds are specific to a barbell slipping during pulls. Perform them after your main lifts so tired hands don't limit higher-priority work.

Pick one primary support exercise per session. Three controlled sets are a conservative starting dose; adjust from your logged performance and the grip work already present in your sport or lifting.

Specificity matters. Research in climbers suggests that climbing-specific resistance training can improve finger strength and forearm endurance, while the available studies remain limited and vary in method (Stien et al., 2023). Where do wrist and finger-extensor exercises fit?

Grip work is dominated by closing and holding. A small amount of work in the opposite direction can keep the program more complete:

  • Rubber-band finger extensions: 2 sets of 15–25 controlled repetitions.
  • Light wrist extension: 2 sets of 10–15 repetitions.
  • Hammer or band pronation and supination: 2 sets of 10–15 per side.

Treat these as accessories, not as a promised injury-prevention protocol. If your sport or clinical plan has specific wrist demands, those should determine the exercise choice.

A 2-day weekly grip-strength plan

The 2026 American College of Sports Medicine position stand emphasizes consistency, gradual progression, and training major muscle groups at least twice per week; it also notes that complicated methods are optional for most healthy adults (ACSM, 2026). Grip work still has to fit around the pulling, climbing, grappling, and carrying you already do.

Use this as a starting template, not a universal prescription. Put the sessions after your main training or on days when tired hands won't compromise a technical or heavy session.

Leave at least a day between these sessions at first. Count hard deadlifts, pull-ups, rope work, climbing, and grappling as grip stress even when they are not labelled “grip training.” If your hands are still unusually fatigued when the next session begins, reduce sets, load, or sport-specific grip work before adding more.

How should the plan change for your sport?

  • Deadlift or strongman: Prioritize support grip with bar holds and carries. Use straps when they are needed to keep the target muscles—not your hands—as the limiter during other work.
  • Climbing and bouldering: Prioritize sport-specific finger positions and manage them around climbing volume. Edge size, added load, hold duration, and grip position all change the stress.

  • General grip: Keep one exercise from each category and let the log—not novelty—drive changes.

How should you progress grip training?

One straightforward way to organize progress is a double-progression rule:

  1. Choose a resistance that lets you complete the bottom of the target range with clean form.
  2. Keep that resistance until all working sets reach the top of the range.
  3. Increase the resistance or difficulty by the smallest practical step.
  4. Return to the bottom of the range and build again.

For repetitions, that might mean progressing from 3 × 6 to 3 × 10 before using a harder gripper. For holds, it might mean progressing from 3 × 15 seconds to 3 × 30 seconds before adding load. For carries, keep the route and distance stable while the load changes.

You do not need to train to failure to make a set count. End a set when form changes, the implement becomes unstable, or the next repetition is unlikely to match the previous ones. The goal is repeatable overload, not a new improvisation every week.

How do you measure progress?

A grip log should preserve the conditions that make a number meaningful. Different test positions, handle settings, devices, and trial rules can change a dynamometer result. Reviews of grip-testing protocols repeatedly flag this lack of standardization as a barrier to comparison (Sousa-Santos & Amaral, 2017; Tomkinson et al., 2025).

Use the same test setup each time:

  • Same dynamometer or exercise implement.
  • Same handle setting, body position, and arm position.
  • Same warm-up and number of attempts.
  • Same rule for the result: best attempt or average, not whichever looks better that day.

Time of day and recent hard training can also be useful context to record. Treat them as notes that help explain a surprising result, while keeping the device, handle, body position, attempts, and scoring rule as the core repeatable protocol.

Common grip-training mistakes

Training crush for every problem

Grippers are convenient, so they become the default. But a stronger gripper close does not automatically solve a slipping deadlift or weak pinch. Match the exercise to the failure.

Testing instead of training

Maximal closes and all-out dynamometer attempts are tests. Repeating them every day creates plenty of effort but little structured volume. Spend most sessions building, then test on a schedule.

Adding load, time, volume, and difficulty together

When four variables change, the log cannot tell you why performance moved. Progress one variable while the others stay stable.

Ignoring indirect grip work

Rows, pull-ups, deadlifts, carries, climbing, and grappling already load the hands. Your plan needs to account for that work, especially when sport volume rises.

Comparing inconsistent tests

A new device, handle position, body position, or scoring rule can create an apparent PR that is really a protocol change. Record the setup with the result.

Treating pain as productive fatigue

Forearm effort during a hard set is not the same as sharp pain, numbness, tingling, or persistent joint and tendon symptoms. Stop the provoking exercise and get appropriate assessment instead of using more grip work as a self-prescribed treatment.
